The 10-Minute Pre Bed Mobility Routine (Full Body, Not Just Hips)

My 4-minute hip routine before bed became a habit I actually kept. But after a few months my physical therapist watched me get up from the floor and said: “Your hips are doing great. Your knees and hands are asking for the same attention.”

So she built me the longer version: still before bed, still gentle, but covering the whole body instead of just one joint. Ten minutes, five 2-minute blocks, hips to hands. Here's the exact sequence.

What this routine does

  • Covers every joint that stiffens overnight, not just the hips
  • Done lying or seated, no floor get-up-and-down required
  • Ten minutes, once, right before lights off

Research in the British Journal of Sports Medicine has linked evening mobility work with meaningfully less next-morning joint stiffness than the same moves done at other times of day. Your joints are already relaxed and warm from the day, which means evening stretching does more with less effort.

Why Evening Beats Morning

In the morning your joints are stiff and your muscles are cold, which is exactly the wrong time to ask a joint to move further than it wants to. At night, after a full day of movement, your tissue is already warm and pliable. You're not fighting stiffness, you're preventing tomorrow's.

The Sequence: 5 Blocks, 2 Minutes Each

Do them in order, hips to hands. No equipment, no floor transitions if your knees don't love getting up and down.

🦴 Hips: Seated Figure-4 stretch

Why: Tight hip rotators are one of the biggest reasons your lower back and knees feel cranky the next morning.

How: Sit on the edge of the bed, cross your right ankle just above your left knee, and lean your chest gently forward until you feel a stretch in the right hip. 1 minute per side.

🌀 Lower back: Knees-to-chest rock

Why: Rocking gently decompresses the small joints along your spine after a day of sitting or standing.

How: Lie on your back, pull both knees toward your chest with your hands laced under your knees, and rock slowly side to side for 2 minutes.

🦵 Knees: Seated knee extensions

Why: This keeps the fluid moving through the knee joint without any impact, which is what actually eases morning stiffness.

How: Sit on the edge of the bed, slowly straighten one leg until it's level with your hip, hold for 2 seconds, lower with control. 15 slow reps per leg.

🦶 Ankles: Circles and wall calf raises

Why: Ankles are the most ignored joint in a mobility routine, but stiff ankles change how you land on your feet all day.

How: Draw 10 slow circles with each foot, then stand facing a wall and rise onto your toes 10 times, holding the wall for balance.

Hands: Fist-to-fan stretch

Why: Hands stiffen overnight too, especially if you've been gripping a phone or steering wheel all day.

How: Make a soft fist, then open your fingers as wide as they'll go like a fan. 15 slow reps, both hands at once.

Too Tired for the Full 10 Minutes?

Some nights ten minutes just isn't happening, and that's fine. On those nights I fall back to my original 4-minute pre-bed hip mobility routine, which covers just the hips. Something short and consistent beats a long routine you skip half the week.

The 2 Mistakes That Cancel the Benefit

Stretching cold.If you've been sitting still for hours before bed, walk in place for 30 seconds first. Cold tissue stretched too hard just gets irritated, not looser.

Forcing through pain. Every move here should feel like a mild pull, never a sharp pinch. My PT's rule: “If it hurts, you've gone past mobility and into damage.” Back off until it's just a stretch again.
